    A successful Ironman pacing strategy is built around restraint. The swim should leave you composed, the bike should leave you able to run, and the opening marathon kilometres should feel almost too easy. The fastest total race is rarely produced by chasing the fastest possible split in each discipline.

    Start the swim under control, ride the first hour slightly easier than your planned bike effort, keep power and effort smooth on hills, fuel from the beginning and start the marathon conservatively. If your bike pacing forces you to walk large sections of the run, the bike was not truly fast—it simply moved time from one split to another.

    A controlled opening keeps breathing, navigation and technique stable. Five saved minutes are rarely valuable if the effort costs far more energy than expected.

    Use power, heart rate and RPE to avoid surges. The correct bike intensity is the one you have repeatedly proved you can follow with a functional run.

    Begin below the pace that feels available in T2. If you are still moving well after 25–30 km, you can gradually increase effort.

    Every discipline is paced for the discipline that follows it. That is the difference between a great individual split and a great Ironman.

    How hard should an Ironman feel?

    Full-distance racing is long enough that perceived effort changes even when external output stays stable. Early race effort should feel controlled. By the final marathon hour, maintaining the same pace can feel extremely hard because fatigue, heat and fueling stress have accumulated.

    Ironman swim pacing strategy

    The swim is the shortest discipline by time, but poor pacing can create a disproportionate cost. Adrenaline, cold water, contact and a fast pack can push intensity above plan before the race has properly started.

    1. Start one gear below panic

      Use enough effort to establish space and rhythm, but avoid sprinting simply because athletes around you do.

    2. Settle into sustainable breathing

      Once clear of the opening congestion, lengthen the stroke and move toward the effort you have practised in long continuous swims.

    3. Draft when it helps

      Legal drafting can reduce effort, but never follow another athlete blindly. Continue sighting and confirm your own line.

    4. Exit with composure

      Stand gradually if you are dizzy, remove the wetsuit efficiently and allow heart rate to settle through transition.

    Ironman bike pacing: where most races are overcooked

    Use short-duration power to control immediate effort, then compare Normalized Power, average power and Variability Index to monitor the cumulative cost of hills, wind and accelerations.

    The first hour of the bike often feels deceptively easy. You are fresh, adrenaline is high and other riders may be passing. This is precisely when discipline matters most. Ride by your plan rather than by the apparent speed of athletes around you.

    What percentage of FTP should you ride?

    There is no single correct percentage. Expected bike duration, training age, heat, course profile, aerodynamics and run durability all matter. The ranges below are best treated as a conservative starting framework that must be validated in long race-specific rides and brick runs.

    FTP is not the whole answer

    An athlete with excellent four- or five-hour durability may tolerate a different relative intensity than someone with the same FTP but less long-course training. If power drifts down and heart rate or RPE rises sharply late in long rides, race intensity likely needs more work.

    Pacing and fueling are the same problem

    You cannot separate race pace from nutrition. Riding harder generally increases carbohydrate use and can make digestion more difficult. Under-fueling then creates a late-race slowdown that looks like a pacing problem even when both contributed.

    Practise the hourly target

    Many long-course athletes work toward 60–90 g of carbohydrate per hour on the bike when tolerated. Build gradually rather than copying a race-day number.

    Fluid

    Match conditions

    Use training and sweat-rate data to guide a practical drinking range. Do not force fluid simply to hit a generic bottle target.

    Sodium

    Count the complete plan

    Include sodium from drink mix, gels, capsules and food rather than treating each product separately.

    Ironman marathon pacing strategy

    The opening 5–10 km of the marathon should usually feel easier than the pace you believe you could run. Your legs can feel surprisingly good after T2, but that feeling is not proof that the early pace is sustainable for 42.2 km.

    0–10 km — Hold back

    Run slightly easier than goal effort. Let heart rate and breathing settle after the bike, and establish your aid-station routine.

    10–25 km — Lock into rhythm

    Use pace, heart rate and RPE together. Keep cadence and fueling consistent rather than searching for free speed.

    25–32 km — Reassess honestly

    If form, fueling and effort are still stable, hold or slightly increase effort. If not, protect forward progress before the slowdown becomes severe.

    32–42.2 km — Race what remains

    At this point the goal changes from preservation to execution. Increase effort only if your body still supports it.

    Should you use a run-walk strategy?

    Yes, if it is planned and practised. Walking 20–40 seconds at aid stations can make fueling and cooling easier while preventing long unplanned walking later. A run-walk strategy is not failure; uncontrolled pacing that forces a prolonged death march is the bigger problem.

    1. Set an A, B and C finish scenario

      Plan for excellent, normal and difficult conditions. One exact finish-time target can encourage poor decisions when weather changes.

    2. Define discipline caps

      Set upper limits for bike power, heart rate and early run pace rather than only average targets.

    3. Include transition and stop time

      Your official clock never pauses. Aid stations, toilets, special needs and mechanical issues belong in realistic planning.

    4. Rehearse the exact plan

      Long rides, race-specific bricks and open-water sessions should confirm that the pacing and fueling plan works under fatigue.

    Frequently asked questions

    What percentage of FTP should I ride in an Ironman?

    There is no universal percentage. Many age-group plans fall broadly between roughly 60% and the low-to-mid 70s of FTP, depending on expected duration and durability. Validate your target through long rides and brick runs rather than selecting a number from a table alone.

    Should I ride harder uphill?

    A small increase may be unavoidable, but repeated large surges are costly. Use a power or effort cap and accept lower speed on steep sections.

    How fast should I start the marathon?

    Conservatively. The first 5–10 km should normally feel easier than the pace you believe you can maintain later. It is far easier to add effort after 25 km than to recover from an overly aggressive opening.

    Is heart rate useful for Ironman pacing?

    Yes, especially as a guardrail, but heat, dehydration, caffeine and fatigue affect heart rate. Combine it with power or pace and perceived effort.

    What if race conditions are much hotter than training?

    Reduce pace or power early, increase cooling attention and use a hydration plan appropriate to the conditions. Trying to force cool-weather targets in heat can create an expensive late-race slowdown.
