An effective Ironman nutrition plan separates four things that are often mixed together: carbohydrate, fluid, sodium and caffeine. For most age-group athletes, a sensible starting point is roughly 60–90 g of carbohydrate per hour on the bike and 40–60 g/h on the run, then adjust upward or downward based on training, gut tolerance, intensity and conditions. Well-trained athletes who have deliberately trained their gut may tolerate higher carbohydrate intakes. Fluid and sodium should be individualized rather than copied from another athlete.

IRONMAN's current guidance gives a broad range of 60–120 g carbohydrate per hour for full-distance racing, while also emphasizing that athletes typically tolerate more on the bike than on the run. A 2026 review in The Journal of Nutrition likewise notes that traditional guidance up to 90 g/h remains well supported and that intakes approaching 120 g/h may be useful for some trained athletes, while much higher intakes seen in elite sport are not yet a general recommendation.
Why nutrition matters so much in a full Ironman
A full Ironman is too long to race well on stored carbohydrate alone. At the same time, you cannot simply replace every calorie you burn. The practical challenge is to supply enough carbohydrate to support the effort without overwhelming the gut, while also managing fluid, sodium and caffeine over many hours.
That balance is why copying a professional athlete's 120 g/h plan—or a friend's 500 mg sodium bottle—can fail badly. Your sustainable intake depends on race intensity, body size, product choice, environmental conditions, sweat rate and, critically, what your gut has learned to tolerate.
What Ironman athletes actually consume
Real-world intake is often lower than textbook targets. In a field study of Ironman athletes at Hawaii and Germany, reported carbohydrate intake averaged about 62 g/h and 71 g/h respectively, with large differences between athletes. Gastrointestinal symptoms were also common.
That does not mean 60–70 g/h is automatically optimal. It does show why a useful plan needs both an evidence-based target and a realistic tolerance target. The best number is the highest intake that supports performance and remains repeatably comfortable for you.

Before deciding how many gels or bottles to carry, work out these five numbers. They turn general nutrition advice into a race plan you can actually rehearse.

24–48 hours before the race: fill the tank without upsetting your stomach

In practice, the final day or two should become progressively more carbohydrate-focused, while very high-fiber, unusually fatty and unfamiliar foods are often reduced.
Choose foods you already know: rice, bread, pasta, potatoes, cereal, pancakes, fruit, juice, sports drink and other familiar carbohydrate sources. The exact menu matters less than reaching a useful carbohydrate intake without feeling heavy or bloated.
Ironman race-morning breakfast
Race breakfast should be boring—in a good way. Eat a familiar carbohydrate-rich meal roughly 2–4 hours before the start, keep fat and fiber moderate to low if they cause problems, and give yourself enough time to digest.

A small carbohydrate top-up shortly before the swim can work well for athletes who have practised it. Do not introduce a new gel five minutes before the biggest race of your year.
Swim and T1: start fueled, not stuffed
You cannot eat during the swim, so the job of breakfast is to get you to T1 with good carbohydrate availability. Once on the bike, resist the urge to immediately consume a huge bolus because you feel behind. Settle into the bike, start drinking and begin feeding early with small, planned doses.

The bike is the easiest place to consume substantial carbohydrate and fluid, and it is usually where a successful marathon begins. IRONMAN recommends roughly 60–90 g/h on the bike in its bike-specific guidance, using multiple carbohydrate sources such as glucose and fructose to support higher absorption rates.
Use a simple hourly rhythm
Instead of thinking “I need 500 grams of carbohydrate today,” divide the bike into repeatable blocks. For example, an 80 g/h plan could be delivered as a carbohydrate drink plus one gel each hour, or as smaller doses every 15–20 minutes. Carbohydrate source matters at higher intakes
At higher hourly intakes, products that combine glucose-type carbohydrates with fructose are generally easier to absorb than relying on glucose alone. This is one reason modern endurance products often use multiple transportable carbohydrates.
Do not make every bottle a syrup
Concentrated carbohydrate can be useful, but it also makes it easier to accidentally create a very strong solution with too little water. If you use concentrated bottles, know exactly how much carbohydrate each bottle contains and have a separate hydration plan.
How much should you drink during an Ironman?
There is no universal “one bottle per hour” rule. Sweat rates vary widely between athletes and change with heat, humidity, intensity, clothing and acclimation. Sports-medicine guidance therefore recommends individualized fluid strategies.
A useful starting point is to measure sweat rate during long rides and runs in conditions similar to your race. You do not need to replace every milliliter you lose. The goal is to avoid excessive dehydration while also avoiding overdrinking.

Sodium needs are even more individual than fluid needs because both sweat volume and sweat sodium concentration differ between athletes. IRONMAN notes that athletes in hot and humid races may sometimes benefit from roughly 500–1,000 mg sodium per hour, but that range should not be treated as a prescription for everyone.

The table below is deliberately illustrative. It shows how hourly targets translate into total bike-and-run carbohydrate; it is not a prescription based on finish time. Faster athletes do not automatically need more carbohydrate per hour, and slower athletes do not automatically need less.

Those totals can look enormous until they are divided across many hours. That is exactly why an Ironman plan should be built per hour first, then converted into bottles, gels, chews or food.
Ironman run nutrition: simplify the plan
Running changes the equation. The mechanical movement, higher perceived effort and rising body temperature often make the gut less tolerant than it was on the bike. Many athletes therefore reduce carbohydrate intake to roughly 40–60 g/h and rely on simple products that are easy to take at aid stations.
A practical run plan might use one gel every 25–35 minutes plus water, or smaller amounts of sports drink and gels spread between aid stations. Some athletes use cola later in the marathon. Whatever you choose, know the approximate carbohydrate and caffeine content so you do not accidentally abandon your plan.
If you arrive in T2 already underfueled, the marathon is a difficult place to fix the problem. That is why bike fueling deserves so much attention.
Caffeine during an Ironman
Caffeine can improve endurance performance, but more is not automatically better. The International Society of Sports Nutrition reports consistent performance benefits around 3–6 mg/kg body mass, while lower doses may also work for some people. Very high doses are more likely to cause side effects and are not required for an ergogenic effect.
For an Ironman, think about total dose across the day. Morning coffee, caffeinated gels, chews and cola all count. Some athletes prefer to save part of their caffeine for the later bike or run rather than taking a full dose before dawn.

What to do when your stomach goes wrong
GI problems are common in long-course racing, but the right response depends on what caused them. Do not automatically stop eating for an hour because your stomach feels slightly uncomfortable.

Hot-weather Ironman nutrition
Heat increases the importance of pacing and hydration because sweat rate can rise dramatically while gut tolerance may fall. Do not simply double sodium and fluid because the forecast is hot. Test in similar conditions, adjust pace, use aid stations for cooling and let measured sweat rate guide your starting plan.
The same carbohydrate target may also become harder to tolerate in the heat. This is another reason to practise race nutrition in realistic long sessions rather than only during cool indoor rides.
Use aid stations as part of the plan
Do not assume every IRONMAN race serves exactly the same products every year. Check the current athlete guide for your race and identify what is available on the bike and run.
Then decide what you will carry yourself, what you will collect on course and what your backup option is if you drop a bottle or cannot tolerate one product. A robust plan has redundancy without requiring you to carry an entire grocery store.
Train your gut before race day
Higher carbohydrate intake is a training task, not a race-day trick. Use key long rides, race-specific bricks and selected long runs to practise the exact products, concentration and timing you intend to use.
Start from an intake you tolerate and progress gradually. A simple progression might move from 60 g/h toward 70, 80 and 90 g/h over several weeks on the bike, provided each step is comfortable. There is no prize for reaching 120 g/h if 85–90 g/h supports your performance and your stomach stays calm.

- Starting the bike without a schedule and then realizing two hours later that you barely ate.
- Trying a new high-carb strategy on race day.
- Using one universal fluid number regardless of weather or sweat rate.
- Treating sodium as a substitute for fluid or assuming more sodium is always better.
