You need enough swim skill to exit the water calm, enough bike fitness and aerodynamics to cover 180 km without destroying the marathon, and enough run durability to keep moving efficiently after many hours of racing. For many age-group athletes, a dedicated build sits somewhere around 10–18 hours per week, with lower recovery weeks and higher race-specific weeks, but the correct workload is the most you can absorb consistently—not the biggest number you can fit into a calendar.

What Ironman training actually has to prepare you for
A full Ironman combines a 3.8 km swim, 180 km bike and 42.2 km run. The distance itself is only part of the problem. You also have to manage open-water conditions, bike position, pacing, fueling, hydration, equipment, transitions and decision-making while fatigue accumulates for most of a day.
The most useful way to understand the event is to look at where age-group race time is actually spent. In a large peer-reviewed analysis of 687,696 Ironman finishes from 2002–2022, the weighted overall benchmark works out to about 12:48:19. The table explains the demands of the event; it does not mean your weekly training should be 10.2% swim, 49.6% bike and 38.2% run. Swimming is skill-heavy, running is impact-heavy and cycling allows large aerobic volume with relatively low musculoskeletal cost. Training distribution must account for those differences.
A separate 2025 analysis of the same 687,696 results found that bike and run splits were much more strongly related to total race time than the swim split. That does not make swimming unimportant; it shows why bike execution and marathon durability dominate long-course performance once basic swim competence is established.

How long should you train for an Ironman?
There is no honest answer that starts with one fixed number of weeks. A 24-week plan means something completely different to an athlete who already trains ten hours per week than to someone who cannot yet swim continuously or run without recurring pain.

How many hours a week should Ironman training take?
For many age-group athletes, a practical dedicated Ironman range is roughly 10–18 hours per week. That is a planning band, not a rule. Recovery weeks may sit well below it, while an experienced athlete may occasionally exceed it.
The key evidence is useful precisely because it warns against volume worship. A 2021 study of 99 amateur Ironman athletes found no significant race-time difference between groups reporting up to 14 hours, 15–20 hours or more than 20 hours per week roughly one month before the race. The study was observational and from one event, so it does not prove 14 hours is optimal. It does show that more hours are not automatically more performance. Athletes reporting fatigue, performance decline or unintentional weight loss performed worse.

How to build an Ironman training week
A strong Ironman week is not created by giving every discipline equal time. It is created by identifying the sessions that drive race performance, then placing enough easy work around them to build volume without compromising recovery.

An athlete with weak swimming may add swim frequency. An injury-prone runner may reduce run frequency. An experienced cyclist might need less bike technique and more race-position specificity. The structure should respond to the athlete rather than forcing the athlete to fit the spreadsheet.
Swim: efficiency before brute volume
The swim is only around one-tenth of the average total race time, but poor swim preparation can create anxiety, wasted distance and a high physiological cost before the bike starts. Two to four swims per week can be useful depending on skill level. Adult beginners often benefit more from frequent technique exposure than from one enormous weekly swim.

Bike: the largest durability investment
The bike accounts for roughly half of average Ironman race time and usually deserves the largest block of weekly endurance hours. A useful structure is one long ride, one focused quality session and one easier aerobic ride, with more frequency added when recovery allows.
The long ride should gradually teach you to hold race position, control power, fuel reliably and stay mentally composed after several hours. Run: durability without unnecessary damage
The marathon contributes close to two-fifths of average total race time, but running has a higher musculoskeletal cost than cycling. That makes consistency and frequency more important than heroic long runs. Many age-group plans can build around three to five runs per week, with most of the volume easy.
You do not need to run 42.2 km in training. For many athletes, long runs around two to two-and-a-half hours provide substantial durability with a more manageable recovery cost than a training marathon.
Strength: support the endurance work
Strength training is not merely “injury prevention.” In a 26-week study of long-distance triathletes, adding strength training improved cycling and running economy without increasing body mass. Broader endurance research also supports improvements in economy and performance-related outcomes when strength work is programmed appropriately.
One or two focused sessions per week are realistic for many age-group athletes, with reduced volume during the heaviest race-specific phase. Prioritize squat/split-squat patterns, hinges, calf strength, pulling, trunk control and sport-relevant single-leg work.
Intensity: how hard should Ironman training be?
Long-course training fails when every day becomes “moderately hard.” You need enough low-intensity work to accumulate volume, enough higher-intensity work to improve aerobic capacity and threshold, and enough race-specific work to make Ironman pace feel economical.
Easy aerobic work
The foundation of weekly volume. It builds endurance at a cost you can usually recover from and supports technique under low stress.
Quality work
Threshold, VO2-max, hill or tempo sessions raise the physiological ceiling. They are useful in small, deliberate doses rather than in every discipline every week.
Race-specific work
Controlled blocks near planned Ironman effort teach pacing, aero durability and fueling. Specificity rises as race day approaches.
There is no single intensity distribution proven best for every endurance athlete. Recent systematic reviews support several successful approaches and do not justify treating a rigid “80/20” percentage as a universal law. For an age-group Ironman athlete, the practical objective is simpler: most total work should be sustainable enough that key hard and long sessions remain high quality.
Build blocks rather than trying to improve everything at once
A useful season may emphasize different qualities at different times: general consistency, aerobic base, threshold or VO2 development, then race-specific durability. You do not need peak swim speed, peak FTP, peak run threshold and maximum long-course volume simultaneously.
If a race-specific bike interval is meant to become 3 × 30 minutes, progressing from 3 × 15 to 3 × 20 to 3 × 25 minutes at controlled power often teaches more than increasing the watts every week and repeatedly failing the final block.
Long rides, long runs and brick workouts
These sessions make Ironman training look like Ironman training, but their purpose is not to simulate the full race every weekend. They should build a specific capability at a recovery cost you can absorb.

How long should the longest ride be?
There is no magic number. Some athletes benefit from rides near race duration or distance; others prepare successfully with somewhat shorter time-based rides. The important evidence is whether you can maintain position, pacing and fueling late in the session and still function afterward.
How long should the longest run be?
For many age-group Ironman athletes, approximately 2:00–2:30 is a useful ceiling for the longest regular training runs. Faster, durable runners may cover more distance in that time; slower runners should not extend the session simply to hit an arbitrary kilometre target.
How often should you brick?
Short bricks can appear regularly because the run only needs a few minutes to teach the neuromuscular transition. Longer race-specific bricks are more demanding and can be used selectively in the final build.
The best brick answers a question. Can you hold planned bike power and still run smoothly? Can you tolerate the carbohydrate plan? Can you keep the first kilometre under control? If the workout has no question, adding more fatigue is not automatically more specific.
Fueling, hydration and recovery are part of the training plan
An Ironman is too long to treat nutrition as a race-day accessory. Your gut, bottle setup, aid-station plan and food preferences need training just like your legs do.
Carbohydrate during long-course training
Sports-nutrition literature commonly supports roughly up to 60 g carbohydrate per hour for exercise lasting around 2–3 hours and intake approaching 90 g/h in longer endurance events when multiple transportable carbohydrate sources are used and tolerated. Those are evidence-based reference points—not a demand that every athlete jump straight to 90 g/h.
Higher intake is only useful if you can absorb and tolerate it. Build gradually during long rides, test concentration and product combinations, and remember that heat and intensity can change gastrointestinal tolerance.
Practice the race plan
Use the bottles, gels, bars or on-course products you expect to use. Test where they are stored and whether you can consume them while holding race position.
Fuel the training week
Chronic under-fueling can reduce training quality and recovery. The goal is not merely surviving the long ride; it is being able to train again.
Recovery weeks
Many plans reduce load every third or fourth week, but recovery should respond to the athlete. If performance, sleep, motivation or soreness are deteriorating earlier, the calendar is not a reason to continue forcing load.
Sleep
Training volume competes directly with sleep in real life. If adding two training hours removes two sleeping hours, the theoretical gain from more volume may disappear. This is one reason the “most hours possible” strategy often fails for age-group athletes.
Race-specific preparation and taper
The final phase should convert general fitness into a race you can execute. That means making the important variables familiar before tapering away fatigue.

Across the included studies, a roughly 41–60% volume reduction and taper durations of 7–21 days were supported, though individual response still varies.
Do not use the taper for an FTP test, final marathon-length run or heroic brick. The objective is to reveal the fitness already built by reducing fatigue.
Race-day pacing: protect the marathon
The swim should feel controlled, the early bike should feel almost too easy and the first kilometres of the run should be slower than your emotions want them to be. The athlete who “wins” the first two hours usually gains nothing from doing so if the final four hours collapse.
