    A 40-week Ironman training plan gives a beginner enough time to build consistency before the longest sessions begin. Instead of rushing from short workouts to race-distance training, the plan progresses through ten four-week blocks with a reduced week at the end of each block.

    The goal is not to complete every week perfectly. The goal is to arrive at race day healthy, confident in all three disciplines and familiar with the pacing, nutrition and equipment required for a full-distance triathlon.

    This plan shows the complete weekly frequency as well as the key sessions. Most weeks contain two to three swims, three bike sessions and two to three runs, with the brick run counted as one of the run sessions. Strength work, recovery weeks and a four-week taper are included throughout.

    Plan overview

    The programme uses three progressive training weeks followed by one easier week throughout most of the 40 weeks. Training begins with two swims, three bike sessions and two runs. From the early base phase, the normal structure becomes three bikes and three runs per week, with a short brick counting as one run rather than being an additional mandatory fourth run. Peak weeks reach approximately fifteen to seventeen hours before volume decreases during the taper.

    Who is this 40-week Ironman plan for?

    This plan is designed for a first-time Ironman athlete who can train on five or six days per week and already has a basic relationship with all three sports.

    Before Week 1, you should ideally be able to:

    • Swim approximately 400–600 metres continuously or with short controlled pauses
    • Cycle for 60–90 minutes at an easy effort
    • Run or use a run-walk approach for approximately 30–40 minutes
    • Train several times per week without recurring pain
    • Complete normal daily responsibilities while recovering adequately

    Athletes without this starting point may still complete an Ironman, but they should first use additional weeks to learn freestyle, establish cycling confidence and build running tolerance.

    Training and health

    This is a general training framework, not an individual medical or coaching assessment. Athletes with known medical conditions, concerning symptoms, current injuries or uncertainty about prolonged endurance exercise should seek appropriate professional guidance before beginning.

    How to use the plan

    The tables show the approximate weekly training load and the most important progression targets. They do not require every athlete to complete identical distances or speeds.

    1. Use duration instead of chasing distance

      Long rides and runs are prescribed primarily by time because terrain, weather and athlete speed change the distance covered.

    2. Keep easy sessions genuinely easy

      Most of the weekly volume should support aerobic endurance rather than becoming repeated moderate or hard training.

    3. Adjust one variable at a time

      Do not increase frequency, duration and intensity aggressively in the same week simply because the previous block felt comfortable.

    4. Repeat a week when needed

      If illness, travel or excessive fatigue interrupts the block, repeating the previous manageable week is often better than jumping ahead.

    5. Protect the key sessions

      The long ride, long run, regular swimming and selected quality workout matter more than optional recovery volume.

    Training intensity guide

    Most Ironman training should feel controlled. The plan uses harder work selectively because high-intensity sessions create more fatigue and cannot replace long-course durability.

    Example weekly schedule

    The weekly layout can be moved around work, study and family commitments. Preserve the relationship between hard and easy days rather than treating the exact weekday as mandatory.

    Beginner modification

    The brick counts as one of the weekly run sessions. In the first two weeks, beginners may complete only the easy run and long run. From Week 3 onward, the standard target is three bike sessions and three runs, including the brick.

    How the run count works

    A normal three-run week contains one easy or steady run, one short brick run and one long run. The brick is not an additional required fourth run. Selected steady or threshold work is placed inside the midweek run as the plan develops.

    The plan progresses duration gradually, but it does not rely on one large workout in each discipline. Frequent exposure improves technique, durability and the ability to recover between sessions.

    Total hours are approximate and include every listed swim, bike, run and strength session. Routine mobility and transition time are not counted. The brick is included in the weekly run count, and race-week training hours do not include the Ironman itself.

    Weeks 1–4: Establish the routine

    Create a repeatable schedule, improve swim technique and introduce easy endurance without chasing distance.

    Increase weekly durability, introduce a third swim when practical and make the weekend structure more consistent.

    Weeks 13–16: Extend endurance

    Prepare for longer Ironman-specific work by increasing the long ride toward four hours and the long run toward 100 minutes.

    Raise the long ride toward five hours, extend the long run beyond two hours and practise nutrition more systematically.

    The following checkpoints help determine whether the next block is appropriate. They are indicators rather than pass-or-fail tests.

    When one discipline remains far behind the benchmark, add targeted frequency rather than immediately extending the longest session. A weak swimmer often benefits from a third short technique session, while an injury-prone runner may need shorter but more frequent easy runs.

    The plan progresses from two swims per week toward three. Swimming frequency is valuable because technique improves through repeated practice.

    Cycling structure throughout the plan

    Cycling normally contributes the largest share of training time. Three weekly rides create a practical structure:

    • One focused interval or steady workout
    • One easier aerobic ride
    • One progressively longer ride followed by a short brick

    Long-bike progression

    The long ride increases from 90 minutes to approximately six hours. It should develop comfort, pacing and nutrition rather than become a weekly race.

    Race-position progression

    Begin with short periods in the intended aerodynamic position and increase them gradually. Resolve saddle, neck, shoulder and hand discomfort before the peak blocks.

    Power and pacing

    Running structure throughout the plan

    Running volume rises more conservatively because impact creates a greater musculoskeletal cost than swimming or cycling.

    A typical week uses:

    • One short easy run
    • One steady, hill or threshold-oriented run
    • One long easy run
    • A short brick run after the long bike

    The brick may replace the short easy run when recovery is limited. Beginners should not add every possible session simultaneously.

    Why the longest run stops near 2.5 hours

    A full marathon in training creates substantial fatigue and injury risk. The plan develops Ironman durability through consistent running, long rides and brick practice rather than completing 42.2 km before race day.

    Brick workout progression

    Brick runs begin at approximately ten minutes and progress toward 45–50 minutes. Their purpose is to teach controlled running after cycling, not to add a second long workout.

    Strength training

    Use two short strength sessions in the early blocks, then reduce toward one maintenance session as endurance volume rises.

    Prioritise:

    • Squat and split-squat variations
    • Hip hinges and deadlift variations
    • Step-ups and single-leg control
    • Calf strengthening
    • Pulling movements for the upper back
    • Trunk stability and anti-rotation work

    Stop several repetitions before technical failure and avoid creating severe soreness before the long ride or long run.

    Nutrition and hydration practice

    The plan progressively turns long rides into nutrition rehearsals. Begin with familiar food and fluid, then build a repeatable schedule that works at the intended race effort.

    1. Start early in the programme

      Do not wait until peak training to discover which products you tolerate.

    2. Practise at race effort

      Stomach comfort can change when intensity, heat and aerodynamic position increase.

    3. Test storage and aid-station choices

      Know what can be carried and which event products can replace personal supplies.

    4. Record the successful plan

      Write down timing, products, bottle concentration and environmental conditions.

    Why every fourth week is easier

    Three progressive weeks create training stress. The fourth week reduces duration and demanding intensity so the body can absorb the block.

    A recovery week normally keeps some frequency but shortens the longest sessions. This maintains routine without carrying the same fatigue.

    What to do when you miss training

    One missed easy session

    Continue with the normal plan. One missed session has almost no effect on a 40-week build.

    One missed key session

    Move it only when doing so does not place it beside another demanding workout. Do not create three hard days in a row to preserve the original weekly total.
