1. Consistent endurance riding

2. Sweet spot work

Threshold work is the most specific way to practise producing power near FTP. The session should feel controlled at the beginning, demanding in the middle and sustainable without a finishing sprint. 4. VO2 max intervals

The most reliable progression is to increase useful time in zone while keeping the session recognisable. Do not add time, power and frequency in the same week.
Step 1: complete every interval evenly
Start slightly controlled and finish without a sprint. Keep cadence and position stable.

Step 3: consolidate

How hard should FTP workouts feel?
Threshold intervals should not feel easy, but they should remain organised. Use power, breathing, heart rate and perceived effort together.

Fuel and recover enough to adapt
Hard cycling is carbohydrate-dependent. Begin important interval sessions with enough energy to perform the intended work, and practise intake on longer rides rather than treating chronic under-fueling as mental training. After demanding sessions, resume normal eating with adequate carbohydrate, protein and fluid.
Sleep and life stress affect how much training can be absorbed. When resting heart rate, mood, sleep, soreness and workout performance all move in the wrong direction, adding another interval session is rarely the first solution.
Masters athletes, newer riders, shift workers and athletes combining several sports may need more time between hard sessions. Use the plan as a workload framework, not a medical or coaching prescription.

How long does it take to improve FTP?
