VO2 Max by Age: What Is a Good VO2 Max?

Use this VO2 max by age guide to compare directly measured reference values for men and women, understand Garmin and Apple Watch estimates, and learn how to improve aerobic fitness.

    VO2 max is one of the most recognizable fitness numbers on a running watch — and one of the easiest to misread. A score only becomes useful when you compare it with people of a similar age and sex, understand how it was measured, and then connect it to the performance qualities that actually make you faster.

    Quick answer There is no single VO2 max number that is “good” for everyone.

    The best reference is an age- and sex-matched percentile from directly measured laboratory data. In the U.S. FRIEND treadmill dataset, median VO2 max was 48.0 mL/kg/min for men aged 20–29 and 37.6 for women aged 20–29; those medians fall progressively with age. Your own multi-week trend matters more than one isolated wearable estimate.

    VO2 max is an aerobic ceiling — not a race result

    A high score gives you a larger aerobic engine. It does not tell you how efficiently you run, how much of that engine you can sustain, or how well you resist fatigue late in a race.

    What is VO2 max?

    VO2 max is the highest rate at which your body can take in, transport and use oxygen during very hard exercise. It reflects the combined work of your lungs, heart, blood and active muscles and is commonly reported relative to body mass.

    Plain-English definition VO2 max is the size of your aerobic engine.

    A bigger engine can support a higher rate of aerobic energy production. Race performance, however, also depends on how economically you move and how much of that capacity you can sustain.

    VO2 max (mL/kg/min) = absolute oxygen uptake (mL/min) ÷ body mass (kg)

    Because body mass is part of the calculation, relative VO2 max can change when body weight changes even if absolute oxygen-processing capacity changes less. That is one reason a wearable score should never be treated as a complete definition of fitness.

    A bigger aerobic engine helps. Being able to use that engine efficiently is what turns fitness into race speed.

    What is a good VO2 max?

    The most defensible way to answer this question is with percentiles, not a universal “good” cut-off. A value near the 50th percentile is around the middle of the matched reference population. The 75th percentile is higher than roughly three quarters of that population, while the 90th percentile is unusually high.

    How to interpret a VO2 max of 40, 50 or 60

    The same score can mean something very different depending on who you are. That is the main reason generic “good VO2 max” lists can be misleading.

    Not one universal category

    In the U.S. FRIEND data, 40 is around the 25th percentile for men aged 20–29, above the median for women aged 20–29, and around the 75th percentile for men aged 50–59.

    VO2 max 50

    High for many adults

    50 is above the median for men aged 20–29 and above the 75th percentile for women aged 20–29 in this dataset. As age rises, 50 becomes increasingly unusual.

    VO2 max 60

    Very high relative capacity

    60 sits above the 75th-percentile values shown for every age-sex group in the table. It still does not guarantee a particular 5K, 10K or marathon time.

    The most useful personal comparison

    If the same device and similar conditions show a sustained increase over several weeks, that trend is usually more actionable than comparing one daily estimate with somebody else.

    Why VO2 max declines with age

    At population level, VO2 max declines with age. In the later global FRIEND analysis, median VO2 max declined by an average of roughly 9% per decade. This does not mean every individual follows the same slope, and it does not mean meaningful aerobic improvement stops after 40, 50 or 60.

    Why different VO2 max charts disagree

    The later global FRIEND analysis reported 20–29 median values of about 49.5 for men and 40.6 for women, compared with 48.0 and 37.6 in the U.S. dataset above. That difference is a useful reminder that reference charts depend on the population and methods behind them.

    How accurate is Garmin, Apple Watch or another wearable VO2 max?

    A laboratory cardiopulmonary exercise test measures respiratory gases directly as exercise intensity rises. A watch estimates VO2 max from the relationship between heart rate and external workload, commonly running speed or cycling power, using the manufacturer’s algorithm.

    What validation research suggests: a 2022 systematic review and meta-analysis found that exercise-based wearable algorithms could show relatively small average systematic bias while still having wide individual limits of agreement. That is why a watch can be useful for trends without being laboratory-grade for every individual.

    Heat, humidity, wind and hills alter pace or power at a given heart rate.

    Recovery

    Poor sleep, accumulated fatigue, illness and dehydration can raise heart rate for the same workload.

    Measurement

    Optical heart-rate error, GPS error and an outdated body-weight entry can change the estimate.

    Use VO2 max as a dashboard metric, not a steering wheel

    Practical interpretation

    One VO2 max estimate should not decide whether tomorrow is an interval day, whether your training “worked”, or what race time you should target. Combine it with recent race performances, pace or power at a given heart rate, workout repeatability and subjective recovery.

    • Watch the multi-week direction, not daily noise.
    • Compare estimates from the same device and sport mode where possible.
    • Use race and workout performance to confirm that the fitness change is real.

    If VO2 max rises while sustainable pace also improves, the signal becomes much more useful.

    VO2 max vs lactate threshold vs running economy

    These metrics overlap, but they describe different parts of performance. A runner can have a very high VO2 max and still lose to a runner with a lower score who has a stronger threshold, better economy or greater durability.

    Can VO2 max predict your 5K, 10K or marathon time?

    Not precisely. VO2 max contributes to endurance performance, but two runners with the same score can produce very different race times because threshold, running economy, durability, pacing, body composition, course profile and conditions all matter.

    Use the right tool for the question.

    How to improve VO2 max

    VO2 max is trainable, although response varies between individuals. The biggest mistake is assuming that improving it means making every run hard. You need enough aerobic volume to support adaptation and enough recovery to repeat high-quality sessions.

    1. Build consistent easy volume

    2. Add one focused high-aerobic session

      Intervals lasting several minutes are practical because they accumulate meaningful time at a high aerobic demand without requiring one continuous maximal effort.

    3. Develop threshold at the same time

      A larger engine is more useful when you can sustain more of it. Combine VO2-focused work with lactate-threshold training or a controlled tempo run.

    4. Protect the recovery days

      High-intensity work creates a strong stimulus, but the adaptation does not improve simply because you add more suffering. Keep enough easy running and rest between key sessions.

    5. Retest under comparable conditions

      Look for change across multiple weeks. If you use a wearable estimate, keep the device, activity type and testing context as consistent as practical.

    Two VO2 max workouts for runners

    A meta-analysis of 53 randomized controlled studies found improvements across multiple forms of high-intensity interval training. Larger effects were generally associated with intervals lasting at least two minutes, at least 15 minutes of accumulated high-intensity work and several weeks of training. That supports longer aerobic intervals without proving one universal “best” workout.

    Execution: aim for consistent output across the set rather than the fastest possible first interval.

    Hard intervals are not automatically appropriate for everyone.

    If you have chest pain, fainting, unexplained shortness of breath, known cardiovascular disease or other concerns about starting vigorous exercise, get appropriate medical guidance instead of using a VO2 max chart or watch score to judge safety.

    Does Zone 2 running improve VO2 max?

    Easy aerobic running supports the aerobic system and your ability to tolerate training volume. If maximizing VO2 max is the specific goal, runners commonly combine that base with some higher-intensity work rather than relying on easy running alone.

    How accurate is Garmin VO2 max?

    Garmin and other watches estimate VO2 max rather than directly measuring oxygen consumption. Exercise-based wearable algorithms can be useful at group level and for trends, but individual error can still be meaningful. Treat the direction over time as more useful than assuming every displayed value is exact.

    How often should I check VO2 max?

    There is little value in reacting to it every day. Review the trend over several weeks and compare formal tests under similar conditions where possible.
