A bigger aerobic engine does not automatically make you a faster runner
VO2 max describes the size of your aerobic engine. Running economy describes how much fuel that engine needs to produce a given running speed. Endurance performance improves when you build the engine, raise the sustainable fraction of it and reduce the cost of moving.

What is running economy?
Running economy is the oxygen or energy demand of running at a given steady, submaximal speed. In practical terms, it tells you how expensive a pace is for your body.
If two runners move at the same pace and one uses less oxygen to do it, that runner is more economical at that speed.
The concept is similar to fuel economy in a car. Two cars can have engines with similar peak power but require different amounts of fuel to travel at the same speed. Runners are the same: a large aerobic capacity is useful, but how economically you convert that capacity into forward motion matters too.
Why running economy matters for race performance
Running economy helps explain why VO2 max alone is an incomplete predictor of race performance. A major review reported that running economy can vary by as much as 30% among trained runners with similar VO2 max values. That means two athletes can have comparable aerobic ceilings yet experience very different physiological costs at the same pace.
Two runners are moving at exactly the same speed.

How is running economy measured?
In a laboratory, running economy is usually measured while you run at one or more submaximal speeds on a treadmill. A metabolic cart measures oxygen consumption and sometimes carbon dioxide production after you reach a steady state.

Running economy depends on speed, treadmill grade, footwear, temperature, fatigue, measurement method and how the data are normalized. A lower value is generally better only when the testing conditions are meaningfully comparable.
What is a good running economy?
There is no universal number that cleanly separates “good” from “bad” running economy for every runner. Published values are influenced by pace, ability level, body size, laboratory protocol and the unit used to report the result.
If your oxygen or energy cost falls at the same standardized speed, your economy has improved.
Lower heart rate or RPE can support the picture, but neither directly measures running economy.
It is only meaningful when the protocol, speed and reporting method are closely matched.
Biomechanical metrics may relate to economy, but none is a direct substitute for metabolic measurement.
What does a 2–4% improvement in running economy mean?
A percentage improvement in economy means the metabolic cost of the same pace has fallen by that percentage. It does not mean your race time will automatically improve by the same percentage.

Is there a perfect running form for better economy?
No single technique cue has been shown to produce the best economy for every runner. A 2024 systematic review and meta-analysis of 51 studies found that most individual spatiotemporal variables — including contact time, flight time and stride length — had trivial or non-significant associations with running economy when considered alone.
Do not chase a universal cadence or foot strike
Your self-selected running pattern is the result of years of anatomy, training and neuromuscular learning. Changing it may help if there is a clear problem, but forcing every runner toward the same cadence, foot strike or stride length can increase cost instead of lowering it.

Do super shoes improve running economy?
Footwear can change running economy immediately. Modern racing shoes combine low mass, compliant high-energy-return foam and stiffening elements such as carbon-fiber plates. A 2025 systematic review with meta-analysis found that footwear characteristics can meaningfully affect running economy in long-distance runners.
Individual response varies with speed, body mass, mechanics, shoe fit and the comparison shoe. The most useful question is whether a specific shoe lowers your cost or improves performance without creating new comfort or injury problems.
Footwear can be a useful race-day tool, but it should sit on top of training rather than replace it. The larger long-term opportunity is still consistent running, strength and race-specific preparation.
Can you track running economy without a lab?
You cannot directly measure running economy from pace and heart rate alone, but you can track field signals that often move in the same direction as improved endurance efficiency.
Pace at a fixed heart rate
On a comparable route and in comparable weather, faster pace at a similar submaximal heart rate can indicate improved fitness. It does not isolate running economy from other adaptations.
Heart rate at a fixed pace
A lower stable heart rate at the same pace can be useful when conditions are similar, but hydration, heat, fatigue and sensor error can change the result.
RPE at a fixed pace
If a pace repeatedly feels easier across several weeks, that is meaningful practical progress even if you do not know exactly which physiological variable changed.
Race or time-trial performance
Ultimately, running economy matters because it helps you convert fitness into speed. Improved real-world performance is the most important confirmation.
Use the same route or treadmill, similar footwear, similar time of day where practical and comparable environmental conditions. One hot, windy run should not overwrite a multi-week trend.
Does running economy get worse when you are tired?
It can. Running economy is often measured when an athlete is fresh, but long-distance racing happens under accumulating fatigue. Your ability to preserve economy late in a race is part of what coaches increasingly describe as durability or fatigue resistance.

Common mistakes when trying to improve running economy
Forcing 180 cadence
Cadence is speed- and athlete-dependent. A universal number is not a universal optimum.
Changing foot strike for no reason
There is no clear evidence that every runner becomes more economical by moving from heel strike to forefoot strike.
Adding heavy lifting too fast
Strength training can help, but excessive soreness and fatigue can reduce running quality if progression is poor.
Testing in different conditions
Comparing treadmill data in one pair of shoes with outdoor data in heat and wind tells you very little about true change.
Assuming lower heart rate equals economy
