Lactate threshold running is about learning to hold a strong pace without crossing into an effort that deteriorates rapidly. It sits between easy aerobic running and short, hard interval work, which makes it one of the most useful training intensities for 10K, half-marathon and marathon runners.
Your lactate threshold is not one magical pace or heart-rate number. In practice, runners use a threshold range that feels comfortably hard: controlled breathing, short-phrase conversation and roughly 7–8/10 RPE. For many athletes, 20–40 minutes of total threshold work is enough for a productive session.
What is lactate threshold?
Your muscles produce lactate continuously. As running intensity rises, blood lactate eventually increases more quickly. Threshold concepts try to identify useful points on that curve, but different testing methods do not always produce exactly the same number.
For training, lactate threshold is best treated as the boundary between a hard but relatively stable endurance effort and an intensity where fatigue and lactate accumulation accelerate much more quickly.
This matters because improving the pace you can sustain around threshold can make a large difference to endurance performance. It is also why a laboratory threshold, a watch estimate and a coach's field-test pace may not be identical.

How to estimate your running lactate threshold
A laboratory blood-lactate test is the most direct option, but most recreational runners can train effectively using repeatable field methods. The key is consistency: use the same protocol and similar conditions when comparing results.
30-minute field test
After a full warm-up, run 30 minutes at the hardest pace you can sustain evenly. Use the average pace and average heart rate from the final 20 minutes as a practical threshold reference, not a laboratory measurement.
Recent 45–60 minute race
A well-paced race lasting roughly an hour can provide a useful pace reference. Do not assume the same relationship for every runner or every race distance.
Laboratory test
Incremental stages with blood sampling can identify lactate-curve breakpoints under standardized conditions. Different threshold definitions can still produce different values.
Watch estimate
Some devices estimate threshold from pace and heart-rate data. Treat the result as a training aid and validate it against how repeatable your workouts actually are.
A threshold field test should be paced evenly. If the first five minutes are dramatically faster and the final ten collapse, the average is less useful for setting training intensity.
What heart rate is lactate threshold?
There is no universal threshold heart-rate percentage. Maximum heart rate, training history, heat, fatigue and measurement accuracy all affect the number. Many runners see threshold heart rate in the upper aerobic-to-hard range, but your own repeatable field data are more useful than copying another athlete's percentage.

How fast should threshold pace be?
Threshold pace changes with fitness, temperature, hills and workout design. Longer repetitions normally require slightly more restraint than short cruise intervals. The right pace is the fastest one that still lets you complete the planned work with stable mechanics and minimal fade.
Controlled from first rep to last
- The final repetition is similar to the first.
- You do not need a sprint finish to rescue the average.
- Breathing is hard but never chaotic.
- Your stride stays relaxed and compact.
- You could complete a few more minutes if required.
Threshold became interval training
- Pace falls sharply after the opening repetition.
- You need long standing recoveries.
- Heart rate and RPE continue escalating with no stability.
- Form becomes tense or overstrided.
- The workout affects several following easy days.
Where should threshold training fit in your week?
For many recreational runners, one threshold workout per week is enough. Place it between genuinely easy days and avoid stacking it directly beside another demanding running session unless your training history supports that load.
