    Endurance athletes often treat fueling as a mathematics problem: choose a carbohydrate target, count gels and hit the number. In practice, the digestive system can become the limiting factor. A theoretically excellent race plan is useless if nausea, bloating, reflux or abdominal discomfort makes you stop eating halfway through the event.

    That is where gut training becomes useful. Instead of waiting until race day to discover whether 70, 80 or 90 grams of carbohydrate per hour is realistic, you practise the intake during training and progress it like any other performance skill.

    What is gut training?

    Gut training is the repeated exposure of your gastrointestinal system to the nutrition demands you expect during endurance exercise. That can include carbohydrate quantity, fluid volume, product concentration, food texture, timing and the exercise intensity at which you consume them.

    The idea is simple: the gut is not merely a passive tube. Stomach comfort, perceptions of fullness, nutrient absorption and feeding tolerance can respond to repeated nutritional exposure. Reviews of the research describe the gastrointestinal tract as adaptable, although the exact mechanisms and optimal protocol are not fully established.

    Gut training: planned, repeated practice of eating and drinking before and/or during exercise with the goal of improving tolerance and execution of an endurance-fueling strategy.

    Gut training does not mean deliberately making yourself sick, eating as much as possible, or ignoring persistent gastrointestinal symptoms. It also does not replace sensible pacing, appropriate hydration or medical assessment when symptoms are severe or recurrent.

    What does the evidence actually show?

    The strongest practical evidence comes from controlled studies in endurance runners. In one two-week intervention, athletes repeatedly consumed carbohydrate during one-hour runs. When they repeated a longer gut-challenge afterward, the carbohydrate-trained group reported less gut discomfort and fewer upper- and lower-GI symptoms, with lower breath-hydrogen responses indicating less carbohydrate malabsorption.

    A related randomized study found that two weeks of repeated carbohydrate feeding using either a gel-based or food-based strategy reduced gastrointestinal symptoms and improved subsequent running performance compared with placebo. More recent work continues to support the idea that repeated feeding exposure can improve symptom tolerance in some athletes.

    Important evidence limitation

    A 2023 systematic review found only eight eligible gut-training or feeding-challenge studies. Some showed meaningful reductions in GI discomfort and malabsorption, while others showed unclear or no changes in gastric emptying, intestinal injury markers or symptoms. Treat gut training as a useful, individualized practice strategy—not a guaranteed biological adaptation with one universal protocol.

    Who benefits most from gut training?

    Not every athlete needs a dedicated gut-training block. If you already tolerate your race nutrition comfortably, your priority may simply be maintaining the routine. Gut training becomes more useful when one or more of the following applies:

    • You are moving from short events into Half Ironman, Ironman, marathon or ultra-duration racing.
    • Your planned race requires more carbohydrate than you currently consume in training.
    • You regularly stop eating late in long sessions because your stomach feels full or nauseated.
    • You tolerate fueling on the bike but struggle when you begin running.
    • You are changing from solid food to gels or concentrated drink mix.
    • You need to use on-course products that differ from your normal training nutrition.
    • You are preparing for hotter conditions where both fluid demand and gastrointestinal strain may increase.

    A practical six-week gut-training progression

    There is no research-backed universal six-week prescription. The progression below is a practical Triathlon Loop framework built around the principles supported by gut-training studies: repeated exposure, gradual progression and increasing race specificity.

    If week three feels worse than week two, repeat or reduce the challenge. The goal is tolerance and repeatability, not reaching an arbitrary carbohydrate number by a deadline.

    What should you actually train?

    1. Total carbohydrate intake

    This is the obvious variable. If your current comfortable intake is 45 g/h and your long-course race plan calls for materially more, exposure should gradually move toward the intended race range.

    2. Feeding frequency

    Two plans can contain the same hourly carbohydrate but feel completely different. Six small doses spread through an hour may be easier for one athlete than two large feeds, while another athlete may prefer fewer interruptions. Practise the pattern you can execute safely and consistently.

    3. Product concentration

    A highly concentrated carbohydrate bottle can simplify bike logistics, but it also changes what reaches the gut. If you use concentrate, train the exact mixing strength and the separate water intake that will accompany it.

    4. Fluid volume

    Gels, drinks, chews and solid foods create different practical demands. A bar that works during easy cycling may become difficult at race intensity. A gel that is convenient while running may become unpleasant after six hours of sweetness. Train both the nutrient amount and the delivery format.

    6. Exercise intensity

    One of the biggest mistakes is testing a race nutrition plan only during easy endurance work. Harder exercise can change gastrointestinal comfort, so at least some later gut-training sessions should include your expected race effort.

    7. Heat and environmental stress

    Heat can increase physiological strain and worsen gastrointestinal symptoms. Establish basic product tolerance first, then test the plan in warmer conditions when that is relevant and safe. Do not combine a large carbohydrate increase, new drink concentration and your hottest session of the year all at once.

    Use the bike to build intake capacity

    The supported position and lower impact usually make eating and drinking easier. Long rides are ideal for practising bottle concentration, product handling and higher carbohydrate delivery. Later sessions should include sustained race power so the plan is not tested only at recovery intensity.

    Prioritize smaller, repeatable doses

    Running adds impact and often creates more gastrointestinal strain. Progress conservatively, use easy long runs first, then validate the plan at marathon or race-specific pace. Carrying logistics matter too: a plan is not complete until you know how you will access the fuel while running.

    Train the bike-to-run handoff

    A triathlete can tolerate a large bike intake yet still begin the run with an overloaded stomach.     How often should you train your gut?

    There is no established universal weekly frequency. Some controlled studies used daily carbohydrate-feeding exposure for one or two weeks, but that does not mean every athlete should turn every session into a high-fuel challenge.

    For most age-group endurance athletes, the practical solution is to choose selected sessions where fueling already matters: a long ride, long run, brick or race-specific workout. One to three purposeful exposures per week can provide repeated practice without forcing unnecessary nutrition into short recovery sessions.

    Match the session to the goal

    If the purpose of the workout is gut training, measure the intake and symptoms. If the purpose is recovery, technique or a short easy session, you do not need to create an artificial fueling challenge just to tick a box.

    Build toward race-specific gut training

    Early gut training can be simple. Final gut training should look increasingly like the event.

    1. Use the exact race products

      Match gel size, drink mix, flavour, caffeine and solid foods as closely as practical.

    2. Use realistic intensity

      Test fueling while riding or running at the effort you expect to sustain in competition.

    3. Use race storage

      Carry bottles and food where they will actually sit. Practise opening, drinking and replacing them safely.

    4. Use aid-station substitutes

      If the race provides a specific drink or gel, test it before race week and know what one serving contributes.

    5. Test the transition

      Triathletes should confirm that the final bike intake leaves the stomach ready to run.

    What gut training cannot fix

    Repeated feeding practice is useful, but it is not a solution to every gastrointestinal problem. Symptoms can be driven or amplified by pacing, heat, dehydration, excessive fluid, highly concentrated intake, medications, illness, anxiety and underlying gastrointestinal conditions.

    Get help for persistent or severe symptoms.

    Blood in stool or vomit, severe abdominal pain, repeated vomiting, collapse, severe diarrhea, unexplained weight loss or recurrent symptoms that materially disrupt training should not be managed by simply “training the gut harder.” Seek appropriate medical care.     Common gut-training mistakes

    • Jumping straight to a professional athlete's intake. Your race target and current tolerance matter more than someone else's number.
    • Changing several variables at once. If carbohydrate, fluid, sodium, caffeine and product type all change, you cannot identify what caused the response.
    • Testing only at easy intensity. Race pace can expose problems that never appear on a relaxed ride.
    • Increasing every week automatically. A progression plan is not a deadline.
    • Ignoring actual intake. Count what you consumed, not what you intended to consume.
    • Practising only the nutrient amount. Storage, package handling and aid-station logistics are part of tolerance and execution.
    • Confusing gut training with dehydration or underfueling. Deliberately creating another problem does not make the digestive system more race-ready.
    • Running the experiment in race week. By then, the strategy should already be proven.

    What should you do in race week?

    Race week is for maintaining familiarity, not chasing a new personal record for carbohydrate intake. Use your normal taper, familiar pre-race foods and the race strategy already validated in training.

    If your final rehearsal showed that 75 g/h was comfortable, there is little value in attempting 95 g/h for the first time because an online post suggested more carbohydrate is faster. The best race plan is the one that meets the event's demands and has survived repeated practice.

    Final principle

    Train the nutrition you intend to race with. Start from a tolerable baseline, repeat it, progress only when necessary, and make the final sessions increasingly specific to the event. Gut training succeeds when race-day eating and drinking become routine rather than a gamble.

    How long does gut training take?

    Can you train your gut to tolerate 90 g of carbs per hour?
